I was in the gym the other day.

Science study: bench press +29% and leg press +55% in 12 weeks

In my last email, I told you about daily undulating periodization (DUP).

I found more info about the science of DUP from the guys over at Dr. Muscle (the pocket personal trainer that helps you build muscle faster [INSERT YOUR LINK HERE]) Here’s what they said:

In 2002, Dr. Matt Rhea and his team over at Arizona State University published a scientific study in The Journal of Strength & Conditioning Research.

They wanted to compare normal training and daily undulating periodization (DUP). In that study:

20 young men were randomly assigned to normal training or DUP training

They all trained bench press and leg press 3 days a week

Guys in the normal training group did sets of 8 during 4 weeks, 6 during 4 weeks, and 4 during 4 more weeks

Guys in the DUP group did sets of 8 on Monday, 6 on Wednesday, and 4 on Friday during all 12 weeks

So, basically, they were doing the same number of reps, but one group did the same reps for 4 weeks at a time, while the other group changed reps every training day. That’s why this method is called “daily undulating periodization.”

After 12 weeks, guys in the DUP group had double the strength gains (talk about ’em sweet gainnzzz!)

They improved leg press 55% (vs. 26% for guys in the normal training group

They improved bench press 29% (vs. 14% for guys in the normal training group)

When should you deload? [critical for strength and muscle gain]

It’s absolutely CRITICAL to know when to deload if you want to maximize your strength and muscle mass and avoid plateaus.

If you deload (i.e. reduce workload and/or intensity) too soon, you cheat yourself of muscle and strength gains that you SHOULD be making.

If you wait too long to deload, you could be grinding yourself down and acutally LOSING strength and muscle mass.

1 Little-Known Trick To Continue Building Muscle And Strength When You Get Stuck (Elite Lifters Use It)

If you’re new to building muscle, I hope you’re enjoying the ride.

You see, building muscle is easy. At first. You make great gains, even when your program sucks.

But as you build more and more muscle, your body will start to fight back. “Why should I build any more muscle mass?”, it’s asking. “I already have enough!”

When you get there, your gains will slow down, and you’ll need better programs to keep making gains. Programs that applies the tricks and techniques used by the elite. Like the one I’m telling you about now, for managing your fatigue. This trick lets you continue building muscle and strength, even if you’re very advanced.

When you’re almost stuck, this is how your strength should be going up:

Can you see what’s going on here?

You’ll notice 3 peaks and 2 valleys. The valleys are deloads. As you can see, each deload leads to a bigger peak, and a bigger 1RM (1RM is the max weight you can lift once for an exercise).

That’s exactly why you should deload when you stop making progress. Deloads wipe away fatigue and let you progress again. This is crucial as you get very advanced, because you’re handling heavy weights. At that point, your body needs to deload once in a while, to recover from all the heavy lifting you’re doing. After each deload, you’ll gain more muscle and more strength.

The big problem with deloads is knowing when to do them. Some people recommend every 3 weeks. Others, every 4-6 weeks. And yet others, only when you feel burned out.

I’ve found a better way: deload when your 1RM goes down, on an exercise per exercise basis. That way, you’ll only deload when your body needs a break from heavy lifting on that specific exercise.

It’s easy enough to track by yourself: just make sure you’re making gains every workout. If your 1RM has gone down, deload.

How to Build Muscle in Half the Time With The Rest-Pause Technique

This one is almost too good to be true:

Researchers from Brazil have found you can build muscle just as fast (or faster) with 1 set than you would with 3 normal sets (Prestes et al. 2017).

But it comes with a twist: you have to use a special technique.

Here’s what they did:

– They split 18 experienced lifters into 2 groups

– Both groups trained for 6 weeks

– After 6 weeks, boths groups gained strength, but the special technique group gained more muscular endurance and hypertrophy in the legs

So, with that technique, you should gain just as much strength… and maybe even MORE muscle… with just 1 set… than you would with 3 normal sets!

I’ve tested this technique on myself and a few coaching clients and I can confirm it works. We’re seeing similar gains with shorter workouts.

In fact, our workouts are about 60% shorter (because we’re doing just 1 set instead of 3). Think 25 minutes instead of 1 hour. So, we’re saving 1-2 hours a week. I’m not kidding: this technique alone could save you hundreds of hours over the course of your lifting career.

I’ve tweaked the technique, and based on my experience, this is how I recommend you do it:

Simply double your reps, using as many 40-second rests as you need. For example:

– Do your set like you normally would (e.g. 7 reps on bench press)
– Rest 40 seconds
– Do as many reps as you can with good form (e.g. 4 reps)
– Rest 40 seconds
– Do as many reps as you can with good form (e.g. 3 reps)
– You’re done!

This count as 1 “rest-pause set” and the Brazilian researchers have found it leads to similar or better results than 3 normal sets.

On a personal note, I’ve been training with this technique since Sep 2017. I’m seeing similar gains with shorter workouts and I don’t think I’ll ever go back.

How to create your own workout plan for muscle, fat loss, and more

Want to create your own workout plan? You’ll find great advice in my book Bodybuilding Revealed.

But if you can’t spare the time, just remember the following key points from my colleague Dr. Carl Juneau:

– 2-3 workouts per muscle group per week
– 10–20 sets per muscle group per week
– All rep ranges build muscle, when you train to failure
– Low reps build more strength and high reps burn more calories
– For hypertrophy, I like to use 6-15 reps; for fat loss, 12-20 reps

There’s more to it, but these basics can get you farther than a lot of misguided trainers.
